For decades, we’ve been told breakfast is the most important meal of the day. That statement misses the real issue. For metabolic health, the important questions are how long the body has remained fasted and what food is used to break that fast. Many adults eat from shortly after waking until just before sleeping.

Sweetened tea, lunch, snacks, dinner, and something after dinner follow breakfast. This keeps the eating window open for most of the day and repeatedly requires the body to manage incoming glucose and calories. Intermittent fasting offers a structured alternative. It creates a defined period without calorie intake, often by delaying the first meal, advancing dinner, or doing both. But fasting is not a license to skip meals and then overeat. The quality of the first meal remains critical.

“My first recommendation is simple: break the fast with protein. A protein-first meal may include eggs, paneer, unsweetened yogurt, fish, chicken, or another appropriate source. Eating protein first supports satiety, helps preserve muscle, and can reduce the temptation to build the meal around bread, cereal, juice, or a large serving of rice. This is especially important because a carbohydrate-heavy first meal can leave some people hungry again within a few hours,” Dr Gagandeep Singh tells Health Shots.

Healthy fats can follow protein

Nuts, seeds, olive oil and avocado can provide sustained energy and make the meal more satisfying. Carbohydrates should sometimes be restricted substantially, to very low levels, depending on the person’s metabolic health, activity, and medical requirements. This does not mean removing fiber-rich vegetables. It means reducing sugar, refined flour, and excessive portions of rice, bread, and other concentrated starches.

  • Dinner establishes the other boundary of the intermittent-fasting window: a late, carbohydrate-heavy dinner followed by dessert or nighttime snacking delays the start of the fast. An earlier, protein-first dinner with healthy fats and minimal starch closes the eating window more decisively and leaves a longer overnight fasting interval.
  • Meal timing alone is not a cure. Exercise, muscle-building activity, adequate sleep, stress management, and medical treatment when indicated remain essential. People taking glucose-lowering medication should also discuss fasting with their doctor before making significant changes.

What is the dark side of fasting?

Don’t treat breakfast and dinner as mere clock-based traditions. They mark the transitions between fed and fasted states. The practical strategy isn’t complicated: set a sustainable fasting window, stop grazing throughout the day, and make protein, not carbohydrates, the starting point of each meal.
