Reinvent your breakfast: Make it healthier and more satisfying

How to build a nutritious breakfast that keeps you full until your next meal by balancing protein, fibre, and healthy fats.

Just because a breakfast looks healthy doesn’t mean it will keep you full until 11 am. The problem isn’t the food; it’s the nutrients. When breakfast has refined carbs, added sugars, and very little protein, fiber, and healthy fat, it may digest quickly but may not provide long-lasting satisfaction.

“Milk provides protein, but commercial cereals are low in protein and fiber and high in sugar. Similarly, toast with jam, biscuits with tea, or fruit for breakfast may give you energy. They often don’t keep hunger away for hours. Another common breakfast is a smoothie made from fruit and juice. You might feel full after drinking it, but the feeling won’t last long,” Dt Archana Batra, Dietitian and Certified Diabetes Educator, tells Health Shots.

Is it okay to only eat carbs in the morning?

The solution is not to exclude carbs from the meal. Combining carbs with protein, fiber, and healthy fats is a better option. Studies show that eating protein at breakfast increases fullness; people who eat protein breakfasts also tend to eat less later in the day and feel less hungry.

Which Indian breakfast is the healthiest?

For example, instead of plain toast with jam, go for whole-grain toast with paneer, cottage cheese, or Greek yogurt. Instead of eating poha or upma alone, add peanuts, sprouts, curd, or another protein source, and include some vegetables too. If you like oats, make them more balanced by adding milk or yogurt with nuts and seeds; don’t rely only on oats and fruit.

Fiber also plays an important role in fullness, but its effect depends on the type and amount. Recent studies suggest that fiber from oats and rye may help control hunger and improve satiety. Whole grains, vegetables, fruits, nuts, seeds, and pulses are good sources of fiber.

Is it okay to eat a big breakfast and skip lunch?

Portion size also matters. A breakfast that’s too small may not provide enough energy, especially if you’re active or if lunch is far away. A breakfast that’s very high in calories doesn’t always mean it’s filling. The goal is to make a meal that gives energy while including protein, fiber, and minimally processed carbs.

“Some “healthy” meals I’d reconsider include fruit with fruit juice, granola with sweetened yogurt, toast with jam, a fruit-only smoothie, or tea and biscuits as a full breakfast. The issue is that they shouldn’t be the thing you eat to keep yourself full for a long time,” says the expert.

A simple way to build a breakfast is to think of these three nutrients: a protein source, a fiber-rich carb or plant food, and, when possible, some healthy fat. For breakfast, this could mean poha with peanuts and curd, besan or moong dal chilla with paneer and vegetables, idli with sambar, or oats cooked in milk with nuts and seeds.

Importantly, feeling hungry by 11 am doesn’t necessarily mean your breakfast was bad. A person’s appetite is affected by factors such as sleep, activity level, meal timing, portion size, individual metabolism, and the time since the last meal. If you often feel very hungry after breakfast, review the meal and avoid adding extra snacks.

The goal is not to make a breakfast that stops hunger in the morning. It’s about creating a meal that gives energy, proper nutrition, and a comfortable level of fullness until the next meal.
